Using a Lacrosse Ball for Myofascial Release: Benefits, Techniques, and Exercises

A foam roller is great for large muscle groups. But when the tightness is localized — a knot between your shoulder blades, a stubborn spot in your calf, the arch of your foot that's been aching since Tuesday — a foam roller is too blunt an instrument. It rolls over the problem without really getting into it.

That's where a lacrosse ball comes in. Small, firm, cheap, and remarkably effective, a lacrosse ball lets you apply targeted, sustained pressure to specific points in muscle tissue — the kind of pressure that actually interrupts a myofascial restriction and encourages it to release.

This guide covers what myofascial release actually is, why the lacrosse ball works so well for it, and how to use it correctly on the body's most common problem areas.


What Is Myofascial Release?

Myofascial release is a manual therapy technique that targets the fascia — the connective tissue that surrounds, supports, and interconnects every muscle, bone, nerve, and organ in the body. Healthy fascia is fluid, flexible, and glides easily over adjacent tissues. When fascia becomes restricted — from injury, inflammation, poor posture, repetitive movement, or chronic stress — it tightens and adheres to surrounding structures, restricting movement and creating the sensation of tightness or pain.

The "myo" in myofascial refers to muscle. Myofascial restrictions typically involve both the muscle tissue itself and the fascial sheath around it. The goal of myofascial release is to apply sustained pressure to a restricted area until the tissue responds — the technical term is "creep," the gradual deformation of dense connective tissue under load — and mobility improves.

How It Differs from Stretching

Stretching lengthens a muscle by pulling it from both ends. Myofascial release works differently: you find a specific restricted point and apply pressure directly to it, staying on that spot until you feel a change in the tissue. Stretching is good for global flexibility; myofascial release is better for targeted restrictions and adhesions.

The two work well together. Many people find that myofascial release on a tight area followed immediately by stretching produces better results than either technique alone. This connection between soft tissue work and overall movement quality relates to the broader relationship between somatic practices and body awareness — learning to feel into restriction rather than pushing through it.


Why a Lacrosse Ball Works

The lacrosse ball's density and size are close to ideal for self-myofascial release on most body parts. It's firm enough to penetrate into muscle tissue without deforming like a tennis ball would. It's small enough to get into spaces a foam roller can't reach — between the shoulder blades, into the glute-piriformis junction, along the bottom of the foot. And it's round, which distributes pressure evenly.

Two lacrosse balls taped together create a "peanut" shape that works particularly well along the spine — the gap between the balls sits over the spinous processes so you're working the paraspinal muscles on either side without direct pressure on the vertebrae themselves.


General Technique Principles

Before getting into specific areas, these principles apply everywhere:

Pressure should be a 6-7 out of 10. Not pain-free, but not so intense you're holding your breath. If you're bracing against the pressure, you're using too much. The tissue needs to be able to relax for release to happen.

Find the spot, then wait. Once you locate a point of restriction or tenderness, stop moving and hold. Thirty to ninety seconds is typical. You're waiting for the tissue to soften — you'll often feel the ball "sink in" slightly as the restriction releases.

Breathe through it. Slow, deliberate breathing helps the nervous system relax and allows the surrounding muscles to release rather than guard against the pressure.

Move slowly when you do move. Short, slow oscillations (rolling back and forth an inch or two) are more effective than fast rolling. Fast rolling doesn't give the tissue time to respond.

Follow up with movement. After working an area, take the joint through its full range of motion a few times while the tissue is still warm and pliable.


Lacrosse Ball Techniques by Body Area

Plantar Fascia (Bottom of the Foot)

This is the most well-known lacrosse ball application, and for good reason — plantar fasciitis is extremely common and the foot's architecture makes it a perfect target for a lacrosse ball.

Stand near a wall or counter for balance. Place the ball under your foot and put enough weight on it to create significant pressure. Work methodically from heel to ball of foot, pausing on tender spots. For more targeted pressure, sit down so you can use your hands to add extra force to specific spots.

Focus on three zones: the heel (where plantar fasciitis pain typically originates), the medial arch (inside edge of the foot), and the ball of the foot just behind the toes. Spend one to two minutes per foot. Doing this before getting out of bed in the morning — when plantar fascia pain is typically worst — can significantly reduce that first-step pain.

Thoracic Spine and Paraspinals

The upper and mid back is one of the most universally tight areas, particularly for people who spend hours at a desk. This is where the double-ball "peanut" configuration is most useful.

Lie on your back with knees bent, feet flat on the floor. Place the peanut (or a single ball slightly off-center) at the base of your shoulder blades. Support your head with your hands, elbows pointed up. Inhale, and as you exhale, let your upper back relax over the ball. Stay here for 30–60 seconds, then move the ball up one segment and repeat. Work your way up to the base of your neck.

Glutes and Piriformis

Deep glute tightness — especially in the piriformis — is a common contributor to low back pain, hip discomfort, and sciatica-like symptoms. This area is thick enough to handle significant pressure.

Sit on the floor with the ball under one glute. Cross the same-side ankle over the opposite knee (figure-4 position) to externally rotate the hip and expose the piriformis. Lean your weight into the ball and explore the area, pausing on tender spots. The deepest restriction is usually about halfway between the sit bone and the greater trochanter (hip bone).

Pectoralis Minor (Chest/Front of Shoulder)

The pec minor — a small muscle that runs from the front of the ribs to the coracoid process of the shoulder blade — is chronically tight in most people who sit at computers. Tight pec minor contributes to rounded shoulders, anterior shoulder pain, and can compress the nerves and blood vessels running down the arm.

Stand facing a wall. Place the ball just below your collarbone, medial to the front of your shoulder. Lean into the wall to apply pressure. Turn your head away from the ball side and reach the same-side arm forward and back slowly. Work for 60–90 seconds per side.

Lats and Thoracolumbar Junction

The latissimus dorsi runs from the mid-back all the way to the upper arm, and restrictions here affect both shoulder mobility and low back mechanics. Lie on your side with the ball positioned just below the armpit. Reach the top arm overhead to lengthen the lat. Stay on tender spots and add gentle arm movements to mobilize the tissue.

Hip Flexors

Tight hip flexors — psoas, iliacus, TFL — are nearly universal in people who sit for extended periods. Lie face down with the ball positioned an inch or two medial to the front of your hip (ASIS). Your body weight creates the pressure. Breathe and relax into it. Bend the same-side knee and slowly swing your foot side to side. This position can be intense — use minimal pressure to start.


How Often Should You Do This?

For chronic tightness, daily work on a problem area is appropriate — the tissue responds to consistent input. For general maintenance and recovery, two to three times per week is enough for most people.

Myofascial release should not be painful in a sharp, shooting, or nerve-irritation way. If you experience numbness, tingling, or sharp pain, back off the pressure and consult a physical therapist or sports medicine doctor.

Post-workout is a good time for lacrosse ball work — the tissue is warm and pliable. Pre-workout work is beneficial for chronic restrictions that limit your range of motion, but keep it brief (2–3 minutes maximum). This aligns with what the research on physical recovery practices consistently shows: the body adapts and repairs during rest, and soft tissue techniques accelerate that process most when they support recovery rather than adding more stress.


The Bottom Line

A $5 lacrosse ball is one of the highest-value recovery tools available. Used correctly — sustained pressure, slow movement, adequate time on each area — it delivers targeted myofascial release that a foam roller simply cannot. The technique takes a few sessions to develop body awareness for, but the payoff in improved mobility, reduced chronic tightness, and faster recovery is real.

Start with your most problematic area, commit to daily work for two weeks, and notice the difference.
